VO2 max has become one of the most talked-about numbers in running, shown on watch screens and training apps everywhere. Yet most runners have no idea whether their own number is good, average, or something to work on.
Below, we explain what counts as a good VO2 max at every age, what the number actually tells you, and how to raise it.
What's a good VO2 max, in short
A good VO2 max depends on your age and sex, and on what you are comparing yourself to. For a general guide, an above-average score for most adults falls between the high 30s and the low 50s in ml/kg/min. Men have higher values than women, and the numbers decline with age.
For a trained runner, good starts higher, often in the 50s or 60s. The table below breaks it down by age and sex, so you can find where you stand.
What VO2 max is, and why it matters for a runner
VO2 max is the most oxygen your body can use during hard exercise, measured in milliliters of oxygen per kilogram of body weight per minute (ml/kg/min).
It captures the size of your aerobic capacity. In other words, how much oxygen you can deliver to your working muscles at full effort.
For a runner, a higher VO2 max means you can hold a hard pace for longer before you fade. The number depends mainly on how much blood your heart pumps with each beat, and your genes set most of the upper limit.
Contrary to its reputation, VO2 max cannot predict your race times by itself. Two runners with the same score can finish minutes apart. Your results also depend on your lactate threshold, the pace you can hold before fatigue sets in, and your running economy, or how efficiently you use oxygen at a given speed.
A runner with a lower VO2 max and sharp economy will often beat one with a higher VO2 max and poor economy. Treat your VO2 max as your potential, and those two as how much of it you turn into speed.
VO2 max by age and sex
The table below shows a good, above-average VO2 max at each age, for men and women, based on population norms from the American College of Sports Medicine and the Cooper Institute.

VO2 max drops with age (sedentary adults lose about 1 percent a year, while regular training roughly halves that), so a 30-year-old and a 60-year-old need different numbers to rate the same. And men average higher than women at every age, by roughly 10 to 15 percent.
What's a good VO2 max for a runner?
The table above covers the general population. Trained runners score higher, and the fitter you are, the higher you go. By training level, they fall roughly like this:
- Recreational runners usually score in the 50s for men and the mid-40s to mid-50s for women. That is enough to run a comfortable 5K and finish a half marathon.
- Competitive amateurs who chase personal bests and age-group places reach the low-to-mid 60s for men and high 50s to low 60s for women.
- Elite distance runners test at 70 to 85 for men and 60 to 78 for women. Middle-distance specialists, from the mile to 10k, post the highest numbers of all, because VO2 max counts most in those events.
Elite marathoners often score below elite milers. Over 26.2 miles, economy and lactate threshold matter more, so the highest VO2 max is not always the fastest at the distance.
How to find out your VO2 max
You can measure your VO2 max directly or estimate it several ways, from a lab down to your wrist.
Lab test
The gold standard and the most accurate option. You run on a treadmill in a mask that measures the oxygen you breathe in and out, while the pace ramps up until you cannot continue.
Field test
The simplest field test is the Cooper test. All you need is 12 minutes and a flat, measured route or a track.
Warm up, then run as far as you can in exactly 12 minutes, holding the hardest pace you can keep the whole way, and note the distance in meters at the end.
To turn that into a score, use the formula:
VO2 max = (meters covered − 505) ÷ 45.
Covering 2.5 kilometers, for example, works out to about 44.
The test goes to genuine exhaustion, so treat it like a hard workout and pace it evenly, without sprinting off the start. It tracks lab results closely, usually within a few points.
A recent race
If you have raced lately, you already have a good estimate. Enter a fresh 5K or 10K time into a VDOT calculator, based on Jack Daniels' work, and it returns an equivalent VO2 max from your performance.
Your watch
The easiest option. A Garmin, COROS, Apple, or Polar watch reads your heart rate and pace on ordinary runs and estimates VO2 max with no test at all.
For most runners, a field test or a recent race beats the watch for accuracy. You can retest every couple of months to see where you stand. Pay for a lab test only when you need a precise, defensible number.
Is your watch number accurate?
Watch estimates are handy, but their accuracy varies.
For a trained runner with a steady heart rate, a modern watch usually reads within about 5 percent of a lab test. That is close enough to guide training. The estimate is built from your heart rate and pace, so anything that distorts those distorts the score.
The estimate is less reliable if you are new to running, very fast, ill, or overtrained, since those cases fall outside what the algorithm handles well. Wrist sensors also read heart rate less accurately than a chest strap, especially in the cold or during intervals, and heat or hills can distort a single run.
Follow the trend and ignore the daily swings, because only a steady rise over weeks and months shows the real proof that your training is working.
4 ways to raise your VO2 max
VO2 max responds well to training, so mix in hard aerobic work if you want to raise it:
- Run VO2 max intervals. Hard intervals of about 3 to 5 minutes at near-maximum effort, with easy jogging between, are the most direct way to push your ceiling up. A classic session is 4-5 reps of 4 minutes hard.
- Build your aerobic base. More easy running, added gradually, grows the heart and vessels that supply oxygen. Volume matters as much as intensity.
- Add tempo and threshold runs. Sustained efforts at a comfortably hard pace lift the pace you can hold before fatigue sets in, which supports a higher VO2 max.
- Do hill repeats. Running hard uphill loads your heart and legs at once, building power and aerobic capacity with less pounding than flat sprints.
Do one or two hard sessions a week, and fill the rest with easy running. Recover enough to absorb it. Hard sessions only pay off if your body rebuilds between them. Easy days and sleep are where the gains take hold.
How much can you actually improve it?
You can raise your VO2 max by roughly 5 to 20 percent with a few months of consistent training.
Beginners improve fastest, often by the full 20 percent, because they start far below their potential. Trained runners gain less. A typical block adds 5 or 6 points over eight to twelve weeks.
Your genetics, however, set the upper limit. Give the same program to different people, and some gain a lot while others barely improve. The fitter you already are, the closer you are to your own limit, and the harder each extra point becomes.
You can raise your VO2 max at any age, and structured training brings real gains even past 60. Age lowers the ceiling, but not your ability to train toward it.
A good VO2 max is worth knowing, but still, it is one number among several. Against others your age, anything above average shows solid aerobic fitness. Against your own past, a rising number means your training is working.
