5 Running Shoe Mistakes That Cause Injuries

Running shoes have never been more advanced. Even so, there's no sign that all the new foam and carbon has made runners any harder to injure than they were thirty years ago. So if the technology isn't saving us, what hurts us? Mostly a handful of habits around the shoe, and the first one starts before you leave the store. Here are the five that matter most.

1. Letting the store pick your shoe

Walk into a running store and someone will look at your feet, maybe watch you jog for a minute, and hand you a "stability" shoe because you overpronate. It sounds scientific, but the idea behind it, matching a shoe to the shape of your foot, has never held up in testing.

The best evidence is a Cochrane review, the kind of report doctors treat as a gold standard. It combined three trials with 7,203 people. Half got shoes matched to their foot shape, and half got shoes picked without a look at their feet. Both groups got hurt at the same rate. Your arch made no measurable difference.

That doesn't make stability shoes useless, but it does mean they aren't for everyone. A separate trial of 372 runners found the extra support helped one group: runners whose feet roll inward, known as pronators. For them it cut injury risk by more than half, mostly by heading off the problems tied to rolling feet, like Achilles pain, heel pain, and pain at the front of the knee. Runners with neutral or outward-rolling feet got no real benefit.

So, buy on two things a scanner can't see.

The first is comfort, because the pair that feels best on the run is a better guide to staying healthy than any arch reading.

The second is your injury history. If your feet roll inward and your Achilles has flared before, a support shoe is a fair bet. Otherwise, buy the comfortable pair and forget your arch.

2. Running everything in one pair

Once you've found a comfortable pair, the next mistake is running every single mile in it.

Researchers in Luxembourg tracked 264 runners for 22 weeks and logged every run and every injury. The ones who rotated between two or more pairs turned out about 39% less likely to get hurt than those who ran everything in one. That makes rotation the most useful tip in this article.

It works because different shoes load your legs in slightly different ways, so the same spot never takes the exact same hit day after day.

It is worth noting that the runners used different models, meaning a second pair of the same shoe won't do. And nobody assigned the shoes at random, so this shows a link and not proof.

So, keep two pairs going, swap between them, and make them different models with different amounts of foam.

3. Replacing your shoes at 300 miles because the internet said so

Rotating pairs also settles a question runners argue about: when is a shoe done?

Ask around and you'll hear the same number, 300 to 500 miles (480 to 800 km). Almost nobody questions where it came from.

It traces back to one study from 1985. Researchers at Tulane built a machine to mimic the pounding of heel strikes. They tracked how much cushioning shoes lost out to 500 miles, then checked the numbers against shoes real runners had worn.

The results don't match the rule: shoes kept about 75% of their cushioning after just 50 miles (80 km), and about 67% by 100 to 150 miles (160 to 240 km). A third of it was gone before anyone would think about a new pair. After that the drop slowed, and worn-in shoes still held around 70% at 500 miles.

Take the study at its word and you'd swap shoes at 150 miles, not 500. But nobody does that, and nobody falls apart either.

One more line from that paper almost never gets quoted. The gap in cushioning between different models on the shelf was about 33%, which is more than a single shoe loses in its whole life. Which pair you buy matters more than how long you run in it.

And all of this was measured on 1985 foam. Not today's nitrogen-blown superfoams, and nothing with a plate inside. The number every site repeats was built on a material modern shoes don't use.

That leaves the real question: when should you replace them? No mileage number has real proof behind it. Use your rotation instead. When one pair feels flat next to another, or aches show up that weren't there last month, that pair is done. Race shoes are the exception, since their foam fades faster.

4. Training in your race shoes

Carbon plates changed racing, and they handed doctors a new pattern to watch. In 2023, physicians reported five cases of the same injury: a stress fracture of the navicular, a small bone in the middle of the foot. Every runner was a strong competitor, and every one trained and raced in carbon-plated shoes.

The cause is mechanical. A stiff plate changes how your foot bends as you push off, and the load it lifts off your toes has to go somewhere. It ends up in the midfoot. Of course, five cases is just a signal, not proof, and millions run in these shoes with no trouble. But a navicular fracture is one to avoid at all costs, because the bone has a poor blood supply and heals slowly.

So, keep your training in training shoes, and save the carbon for races where you're chasing a time, which for most runners is one or two a year. A 10K with a friend doesn't really call for them, and plenty of runners never need them at all.

5. Expecting the shoe to do your training's job

Shoe technology has jumped further in the last ten years than in the thirty before it. And still, there's no evidence injuries have become any less common.

Two researchers who ran footwear trials for years laid out why in a review, and the title says it plainly: whether the "right" shoe prevents injury is a matter of belief, not evidence. Their answer is that training causes injuries, not shoes. How far you run, how fast, how often, and how quickly you ramp up. The shoe only changes how much of that your body can take before something breaks.

If you keep getting hurt, the shoe isn't the problem. Look at your weekly miles and how fast you added them. That's where the answer is, and no shoe on the shelf will fix it.
